Pull-Ups
I clearly remember the first time I tried to do a pull-up. Absolutely NOTHING happened. I just hung there on the bar, pulling as hard as I could, and my body didn't move at all. I was there for at least 30-40 seconds. I dropped down, laughing, and wondering how on earth I'd ever do a strict pull-up.
Of course I did get my first strict pull-up ... and then I could get 2, then 4 and more. And with practice, you too will get this fundamental, body-weight exercise.
Instructions
BB Squat Heel Elevated Tempo
Elevate heels on small plates, big breath in, brace core, pull bar down on shoulders, feet position either shoulder width or slightly wider, while hips move back slightly push knees forward tracking over toes with 3 count down
Pull-Ups (Banded)
Banded pull-ups are a great way to build your strength and pull-up style, with the assistance of a band.
With the use of banded pull-ups, I did get my first strict pull-up, and then I could get 2, then 4 and more. With practice, you will get this fundamental, body-weight exercise and be a boss in the gym.
Instructions
Pull-Ups (Jumping)
Jumping pull-ups are different to strict pull-ups. You use your legs to jump and get yourself up over the bar. By doing this, you are training your legs for power, as well as your arms and back for strength.
Instructions
BB Hip Thrust Kas
Feet just outside shoulder width and 90 degree angle at top position (lockout), brace core, eyes looking forward with chin slightly down, drive hips up to lock out at top, squeeze glutes, lower for 1/4 rep, complete the set performing just 1/4 reps at the top.
Lateral Raises
Extend arms out to the side, at a slight angle in front of you and raise elbows to shoulder height with core on
Hamstring Curls (Flexion)
Drive hips into pad, ensure full range of motion, keep feet neutral with toes pointing straight down
Reverse Lunges
Hold on to a pole for stability, take a big step backwards and lower knee to ground, push back up with front leg
Cable Row (Single Arm)
Kneeling on one knee, opposite hand will row with palm facing in, pull cable by pushing elbow to back wall.
Plank
This is another ab exercise based on stabilisation your spine during a hold.
Instructions
DB Single Arm Row (Bench)
Opposing arm and knee on bench, same leg as hand holding dumbbell position foot slightly out to the side, row to hip
DB Glute Bridge Kas
Feet just outside shoulder width and 90 degree angle at top position (lockout), brace core, eyes looking forward, chin slightly down, drive hips up to lock out at top, squeeze glutes, lower for 1/4 rep, complete the set performing just 1/4 reps at the top.
B Stance DB RDL
Stand with one foot slightly behind the other and out to the side, keep weight on front foot, hips back and lower DB to upper shin
Push Ups

Dead Bugs
